The body has to carry you for eighty more years. Train it like it does.

Not training for a look. Training for grip strength at ninety, for a heart that doesn't quit on a flight of stairs, for a body that fails last instead of first.

Honest status: the lifting is not currently happening. Building access needs a keycard from reception that has not been collected yet, so the split below is the plan, not the log. Pickleball is doing the real movement work in the meantime, which counts for the aerobic side and counts for nothing on the strength side.

The split

Full-body, twice through the week, alternating A/B. Short and heavy on purpose: low rep counts at real load, in and out. It is the most efficient structure at 2 to 3 sessions a week and it forgives a dropped day. Week 1: A, B, A. Week 2: B, A, B.

What's actually running

Every rule carries the honest strength of its evidence. What the grades mean

  1. 01
    Strength train, non-negotiable.Established
    Resistance training building strength, preserving lean mass and improving bone density is demonstrated in human trials repeatedly, across age groups. The further claim, that muscle is the organ of longevity, rests on observational work: grip strength and lean mass predict all-cause mortality, but predicting is not causing. The training itself is the solid part.
  2. 02
    Zone 2 most days.Established
    Cardiorespiratory fitness has one of the steepest dose-response relationships with mortality in all of epidemiology, and exercise raising fitness is trial-proven. The specific zone 2 framing is a useful training heuristic that got popularised well past its evidence base. Walking most days delivers most of it.
  3. 03
    Recovery is training, not its absence.Associated
    The sleep protocol is load-bearing here, you cannot out-train a broken 10 PM bedtime. Sleep restriction impairing strength gains, recovery and injury risk is supported, though most studies are small and short.
  4. 04
    Log load, don't guess it.Associated
    Weight, reps, and how it felt, written down. Memory rounds up on effort and down on results. Graded on the self-monitoring and adherence literature, not on any claim that logging itself builds muscle.
  5. 05
    Progress the load, not the plan.Established
    Same split, heavier or cleaner each cycle. Add weight when every set hits the top of its rep range. Progressive overload is about as close to a law as resistance training has, and it is why the boring version of this page beats the interesting one.

Current working weights and mobility work are still being confirmed. The split and rep scheme above are locked. The keycard is the actual blocker and naming it here is more useful than pretending the plan is the practice.
